A good military workout plan for beginners is short, structured and progressive. Train six days a week for 10 to 15 minutes, rotate push, back, legs, conditioning and skills, and make each week slightly harder. Below is Week 1 of our 28-day plan, free to save or print.
How does the 4-week plan work?
The plan climbs through four levels. Each week adds a little volume or difficulty, so your body adapts without getting overwhelmed.

A printed plan is a good start, but it cannot correct your form or keep time for you. That is why our program is built to be followed live in the app, with a real calisthenics instructor leading every session.
How to do the main exercises safely
Push-ups: hands under shoulders, body in one straight line, chest to just above the floor. Drop to your knees or use a bench if form breaks.
Squats: feet shoulder-width apart, sit your hips back and down, keep your chest up and knees tracking over your toes.
Forearm plank: elbows under shoulders, squeeze your glutes and brace like someone is about to poke your stomach. Do not let your hips sag.
Back extensions: lie face down, lift your chest gently using your back muscles, pause, then lower slowly. Keep your neck neutral.

How hard should Week 1 feel?
Challenging, not crushing. You should finish each session feeling worked but able to train again tomorrow.
If you are new, try half the listed reps on Day 1 and build up. Starting too hard is the most common way beginners get sore, discouraged or hurt.
What happens after Week 1?
Week 2 (Soldier) adds rounds and new variations like diamond push-ups and jump lunges. Sessions grow to 12 to 15 minutes.
By Week 4 (Elite), sessions run 16 to 21 minutes and include harder moves such as archer push-ups and shrimp squats. The full progression lives in the app.
Beginner rules that make the plan work
- Same time, every day. Attach training to something you already do, like your morning coffee.
- Never miss twice. One missed day is normal. Two becomes a habit.
- Eat enough protein to recover and build muscle.
- Sleep seven to nine hours. Recovery is where progress happens.
On missing days, the research is reassuring: in a study of habit formation, one missed day did not meaningfully slow people down (Lally et al., 2010).
Adults should do muscle-strengthening activity at least two days a week, according to the World Health Organization (WHO, 2020). This plan covers that with room to spare.
Is there a plan for women?
