How much weight can exercise alone take off?
Less than people hope. A review of exercise and weight loss found that typical exercise programs, done alone, produce modest weight loss of around 2 kg.(1)
A Cochrane review reached a similar conclusion: exercise combined with diet beat diet alone, and exercise alone produced small losses.(2)
That’s not bad news. It just means training and food each do a different job.
So why do it at all?
Because the type of weight you lose matters. In a randomized trial, aerobic training reduced fat mass more, but only programs that included resistance training increased lean mass.(3)
When you diet without strength work, part of what you lose is muscle. Military calisthenics is resistance training, so it helps the weight you lose be mostly fat.

How many calories does a session burn?
Less than a long run, more than you’d think for 12 minutes. In the MLT program, estimated burns range from about 44 to 151 kcal per session for a 75 kg person.

Can it burn belly fat specifically?
Not directly. In a six-week trial, doing abdominal exercises alone did not reduce belly fat.(4)
Another study trained one leg only for 12 weeks. Fat dropped, but mostly in the upper body and trunk, not the trained leg.(5) Your body chooses where fat comes off.

What is the best way to combine training and food?
Keep it simple:
- Train six days a week with short sessions. Consistency matters more than intensity.
- Eat in a small deficit, roughly 300 to 500 kcal below maintenance.
- Eat protein at every meal to protect muscle.
- Walk daily. Steps add up to more calories than most workouts.
- Sleep seven or more hours. Poor sleep makes hunger harder to manage.

Running burns more calories per minute for most people. Calisthenics builds more muscle. A combination gives the best overall body composition.

How fast will you see results?
At a sensible deficit, most people lose about 0.5 to 1% of body weight per week. Your waist and strength often change before the scale.
The old “3,500 calories per pound” rule overestimates long-term weight loss, because your body adapts as you get lighter.(7) Expect slower progress in later months; that’s normal.
